Here is the level one sequence from the book. Do this for a couple weeks every day. It doesn't matter what time you do it, just be consistent.
It took me a good half hour to get through my first week doing it, but after a week it dropped down to 10-15 minutes. The second week, I added a half-hour walk around my neighborhood after I did the routine, and I feel like that helped increase the efficacy of the program.
Start with this video. Do this once
Then do 10 of these
Then hold this for 10 seconds
Then do this one time
Finish off with a standing hip flexor stretch for both sides.
Ideally, repeat that circuit twice, for a total of three rounds.
I highly recommend you get the book. There are three levels of exercise (beginner, intermediate, advanced) as well as a great breakdown of anatomy and physiology. Some decent nutrition and training advice as well.
I hope that helps! Take it easy, take it slow. When it comes to back pain, it's a marathon, not a sprint.
