Taking too much can keep you from going to sleep, plus long term use will eventually stop your body from naturally producing it. 0.3-0.5mg is the ideal dose - source. definitely don't take more than 1mg, and take it ~30 minutes before you go to bed.
Outside of diet and exercise, 0.5mg Melatonin, 1.6g ZMA, and 400mg L-Theanine will work wonders for going to sleep and staying asleep. I had terrible insomnia for years and ZMA was a game changer for staying asleep.

Important note: There's lite-salt and no-salt.
I made the mistake of purchasing no-salt which is 100% potassium chloride. It tastes like ass. In the quantities you have to consume it with water it just ruins the taste, even if you use it on food.
Lite-salt is a 50/50 mix of sodium chloride and potassium chloride (and some I've seen have magnesium in there as well) and is MUCH more palatable. I can pour teaspoons into a glass with some mio and chug it like gatorade. Very much better. Obviously mio isn't whole30 but you can use lemon water or add a splash of other fruit if you want.

ZMA is zinc, magnesium, and b6. I searched amazon for ZMA and here are the top 3 results ON, NOW, met-rx. None of them have melatonin.

Multivitamin is just a gnc mega man that I buy at Sam's Club or Costco.

Vitamin D: 1000 UI/day (In the morning)
Vitamin K: 100 mcg
ZMA: 3 caps (before bed)
Creatine: 5g a day
Beta-Alanine: 5 g PWO
Whey protein: ~100g a day

3 capsules every night before bed, preferably on an empty stomach. It has had a subtle, but noticeable difference in how I feel the next morning after training. Your mileage may vary, but it has worked for me so far.
